Why Fat Is Not the Enemy
For decades, dietary fat carried a reputation as something to minimize or avoid entirely. That view has shifted considerably. The real question is not how much fat you eat in total, but which types you eat most often.

The Three Main Types of Dietary Fat
All food fats are made up of fatty acid chains, but their chemical structure differs — and that structure determines how they behave in the body and at what temperature they remain solid or liquid.
Saturated fat
A type of dietary fat with no double bonds between carbon atoms in its fatty acid chains. It is typically solid at room temperature and found mainly in animal products and some tropical oils.
Unsaturated fat
A fat containing one or more double bonds in its fatty acid chain, making it liquid at room temperature. It is found in plants, nuts, seeds, and fatty fish, and is generally considered favorable within a balanced diet.
Trans fat
A type of fat formed when liquid vegetable oils are partially hydrogenated. Industrial trans fats are associated with adverse effects on cholesterol and are largely banned from the US food supply.
LDL cholesterol
Low-density lipoprotein cholesterol, often called "bad" cholesterol. Elevated LDL levels in the blood are associated with increased risk of cardiovascular disease.
HDL cholesterol
High-density lipoprotein cholesterol, often called "good" cholesterol. Higher HDL levels are generally associated with lower cardiovascular risk.
Omega-3 fatty acids
A type of polyunsaturated fat found in fatty fish, flaxseed, and walnuts. Research links omega-3 intake to reduced inflammation and potential cardiovascular benefits.
Saturated Fat
Saturated fats are solid at room temperature and found primarily in animal products such as beef, pork, full-fat dairy, butter, and some tropical oils like coconut and palm oil. Because of their chemical structure (no double bonds between carbon atoms), they are chemically stable. Dietary guidelines from organizations including the American Heart Association have historically recommended limiting saturated fat because higher intake is associated in research with elevated LDL (low-density lipoprotein) cholesterol — a recognized risk factor for cardiovascular disease. The relationship is complex and still studied, but the guidance to moderate saturated fat intake remains broadly supported.
Unsaturated Fat
Unsaturated fats are liquid at room temperature and generally come from plant sources, fatty fish, and certain nuts and seeds. They are divided into two subtypes:
- Monounsaturated fats (MUFAs) — found in olive oil, avocados, and almonds. Research consistently associates these with favorable effects on blood lipid profiles.
- Polyunsaturated fats (PUFAs) — include the well-known omega-3 and omega-6 fatty acids. Omega-3s, found in fatty fish (salmon, sardines, mackerel), flaxseed, and walnuts, are associated with reduced inflammation and cardiovascular benefit. Omega-6s, found in vegetable oils like soybean and corn oil, are also essential but already plentiful in the average American diet.
Trans Fat
Industrially produced trans fats — created by partially hydrogenating liquid vegetable oils — are the type most clearly linked to harm. They raise LDL cholesterol while simultaneously lowering HDL (high-density lipoprotein) cholesterol. The FDA determined that partially hydrogenated oils are no longer Generally Recognized As Safe (GRAS), and manufacturers were required to phase them out of the US food supply. Small amounts of naturally occurring trans fats exist in some meat and dairy products; these behave differently from industrial trans fats and are not subject to the same concerns. Labels showing "0g trans fat" may still contain up to 0.5g per serving — a nuance that labels can obscure.
Putting It Into Practice
Swapping fat types matters more than eliminating fat altogether. Replacing saturated fat with unsaturated fat — for instance, using olive oil instead of butter, or choosing a handful of walnuts over processed snack foods — is a practical shift supported by nutrition research. Dietary patterns that emphasize whole food sources of fat, such as the Mediterranean-style eating pattern, consistently show favorable health associations in large observational studies.
One important caution: many "low-fat" products compensate for reduced fat with added sugar or refined starches, which can undermine any benefit. Nutrition myths around fat and weight have contributed to this problem for decades. Understanding where fat fits within your overall dietary pattern — not just as an isolated nutrient — is the more useful frame.
